Caffeine vs L-Theanine: Which to Choose and for Whom

A 12-week program is the optimal planning horizon: long enough to see results, and short enough to keep your motivation. Below is a working scheme that can be adapted to any level of fitness.

Caffeine and L-theanine more often work as a pair than compete. The editorial team examined for whom pure caffeine is enough, who should add theanine, and in which situations it is smarter to do without stimulants altogether.

Not "either-or" but "what for"

When readers ask what to choose - caffeine or L-theanine - we answer with a counter-question: what exactly do you want to get? These substances are not interchangeable. Caffeine gives stimulation and a proven effect on physical performance; theanine gives rather calm and, in combination with caffeine, better quality of attention.

So the real choice most often looks like this: caffeine alone, caffeine together with theanine, or theanine alone. Each option has its own audience, and below we break down who each one suits.

An important principle: theanine does not make large doses of caffeine safe. If you exceed reasonable limits of stimulants, adding theanine does not solve the problem and may only mask part of the sensations.

The diagram below summarizes our assessment for typical tasks.

Caffeine alone Caffeine + L-theanine Endurance Strength training Precision, aiming Study, work Prone to anxiety
Fig. 1. Schematic: the editorial team's assessment of the suitability of the options for different tasks (not quantitative data; a summary of Guest et al. 2021, Camfield et al. 2014).

For whom caffeine is enough

Endurance athletes and strength athletes. For physical performance the decisive factor is caffeine. The 2021 ISSN position points to effective doses of 3-6 mg per kilogram of body weight about an hour before exercise; for many the lower limit is enough. There are no data that theanine enhances physical performance.

People who tolerate coffee well.If caffeine does not cause you anxiety, trembling or sleep problems, adding theanine is unlikely to give a noticeable advantage. There is no point in complicating the regimen and paying for an ingredient you do not need.

Those who need maximum stimulation in a short window. For example, in sprint events or at the final stages of a competition. Here it is precisely the stimulating effect of caffeine that is valuable, and trying to "soften" it is inappropriate.

  • Start with lower doses of caffeine and increase only if needed.
  • Avoid caffeine 6 or more hours before sleep.
  • Do not exceed 400 mg of caffeine per day from all sources (for healthy adults, per EFSA).

For whom the combination of caffeine and theanine is appropriate

Those who feel nervousness from coffee. This is the most obvious audience. The 2008 study by Rogers and colleagues showed that theanine restrained the increase in blood pressure caused by caffeine, and subjectively many people describe the combination as "smoother."

Athletes in sports that require precision.Shooting, darts, golf, esports, technical disciplines - here excessive arousal and tremor can interfere. The combination, which in studies improved attention switching, looks like a logical choice, although there are few sport-specific studies.

Students and people doing mental work.It is precisely cognitive tasks - attention, switching, reaction speed - that are best studied for the combination. Studies used, for example, 100 mg of theanine with 50 mg of caffeine (Owen, 2008), 97 mg with 40 mg (Giesbrecht, 2010) and 250 mg with 150 mg (Haskell, 2008).

As we can see, the ratios in the studies range roughly from 1.7:1 to 2.5:1 in favor of theanine. In practice a ratio of about 2:1 is common. There is no hard evidence that this particular ratio is optimal, but it matches the design of the studies.

Who might need theanine alone

Those who want to concentrate without stimulation. For example, in the evening, when caffeine is already undesirable. Theanine does not cause drowsiness at the doses studied, but neither does it invigorate; its effects, if any, are mild.

People for whom caffeine is contraindicated. With certain arrhythmias, uncontrolled hypertension or anxiety disorders, a doctor may recommend avoiding stimulants. Theanine in such cases does not replace caffeine in effect, but it may be part of a strategy for managing tension - after consulting a doctor.

Below is a summary of our recommendations in the form of a table.

SituationEditorial choiceComment
Running race, strength trainingCaffeineProven ergogenic effect
Anxiety from coffeeCaffeine in a smaller dose + theanineMilder subjective effect
Shooting, esportsCombinationLess tremor, better attention (hypothesis)
Study, daytime workCombination or teaBest-studied cognitive scenario
Evening, focus neededTheanine alone or nothingNo effect on sleep from caffeine
PregnancyCaffeine up to 200 mg/day; theanine supplements - noLack of data on theanine

A simple and inexpensive way to get both substances is green or black tea. The amounts in it are lower than in research, but for everyday work this is often enough.

Practical tips and mistakes

Mistake: regarding theanine as an "antidote."Theanine does not neutralize a caffeine overdose and does not make energy drinks safe in unlimited quantities. Controlling the total caffeine dose remains the main rule.

Mistake: expecting an athletic effect from theanine. It does not increase strength, endurance or speed. Its role is in the quality of attention and the subjective state.

Tip: test in advance. The response to the combination is individual. Try it over several training sessions or workdays before using it on the day of a competition or exam.

Tip: read the label. Many products list only a "blend" without exact doses. Choose products with a transparent composition and independent certification, especially if you undergo doping control.

Important. This article is for informational purposes only and is not medical advice. Before starting any supplement, especially if you have chronic conditions, are pregnant or are taking medication, consult your doctor.

Editorial conclusions

For physical performance the main role is played by caffeine; theanine has no proven ergogenic effect.

The combination of caffeine and theanine is best suited to those who are sensitive to coffee, as well as for tasks that require precision and attention - from study to shooting or esports.

Theanine alone is an option for evening focus without stimulation. In any case, controlling the total caffeine dose and sleep matters more than the choice of a specific product.

Structure of the 12-week cycle

Divide the program into three blocks of four weeks each. The first block — adaptation and technique, the second — building volume, the third — intensity.

  • 3 workouts per week for beginners
  • 4 workouts — for the intermediate level
  • 5 or more — only with sufficient recovery

Load progression

Increase the load gradually: add 1–2 reps or 2.5–5% weight once all sets are performed with correct technique.

Do not change several parameters at once. If you added weight, keep the number of reps unchanged for a week.

BlockWeeksFocusReps
Adaptation1–4Technique12–15
Volume5–8Hypertrophy8–12
Intensity9–12Strength4–6

Deload weeks

Every fourth week, reduce the volume by 40–50%. This gives the body time to recover and lowers the risk of overtraining.

How to track your progress

Keep a training log: exercises, weight, reps, how you feel. Every two weeks take photos and measurements — this is more objective than the scale.
